Ask what is a good running pace and the honest answer is that it depends on what the run is for. For everyday easy running, a good pace is simply whatever lets you hold a conversation — for most recreational runners that lands somewhere around 9:00–12:00 per mile (5:35–7:30 per km). As a population benchmark, the global median run logged on Strava in 2024 was about 10:15 per mile (6:22 per km), and a solid recreational 5K sits near 25–30 minutes. Below are real, large-sample race-data averages by level, age and sex, in both min/mile and min/km — and, more usefully, how to find the paces that are actually right for you.

There is no single "good" pace — there are two

The reason pace questions get muddy is that runners blur together two very different numbers. The first is your easy pace: the speed you spend most of your weekly miles at, which should feel genuinely comfortable. The second is your race pace: the faster speed you can only hold for a specific hard effort like a 5K. A good easy pace and a good 5K pace can be a minute or two per mile apart for the same person, sometimes more for newer runners, and confusing them is the single most common mistake in recreational running.

So "good" is relative to the job. A good easy pace is one you could sustain while chatting. A good race pace is one that reflects your current fitness for that distance. Neither is defined by a number on someone else's watch. With that framing, the averages below become useful reference points rather than sources of anxiety.

Average running pace by experience level

The best population snapshot comes from platforms that log tens of millions of runs. Strava's 2024 Year in Sport report put the median run pace across all its users at roughly 10:15 per mile (6:22 per km). That figure spans everyone from first-week joggers to age-group racers, and — importantly — most of those logged runs are easy training runs, not all-out efforts. In other words, the "average" run is a conversational-pace run, which is exactly how it should be. This is recreational-runner data, not elite data.

For a race effort, the 5K is the most useful yardstick because almost everyone runs one eventually. Here are typical 5K finish times and the paces they imply, by broad experience level. Treat the bands as overlapping ranges, not hard cutoffs.

Levels are approximate and overlap; conditions, course and age shift every band. Elite men break roughly 14 minutes and elite women roughly 15. Paces are calculated from a 3.107-mile / 5-km distance.

How do these compare with everyday averages? Across broad, all-comers race data — which includes walkers and run–walkers — the average 5K lands near 35 minutes for men and 41 minutes for women. Committed weekly-runner crowds are faster: the median parkrun finish sits around 28–32 minutes. If you can already run a continuous 5K in the low 30s, you are squarely in the normal recreational range, whatever your watch's "relative effort" score implies.

How pace changes with age and sex

Two demographic patterns show up consistently in race data, and both are physiology rather than willpower. Running speed tends to peak in the 20s and early 30s, holds fairly flat into the late 30s, then declines gradually — on the order of about 1% a year from the mid-30s, accelerating somewhat past 60 as maximum heart rate and muscle mass drift down. A 50-year-old running the same 5K time they ran at 30 has, in age-graded terms, genuinely improved.

Across sexes, men average roughly 10–12% faster than women at equivalent training levels, driven mainly by differences in hemoglobin, heart size and lean muscle mass — not effort or dedication. This is why comparing your pace to a running partner of a different age or sex tells you almost nothing. The fairer comparison is against your own recent results, or against age-graded percentile tables that adjust for both variables. Chase your own trend line, not someone else's absolute number.

Why your easy pace should feel conversational

Here is the counterintuitive part that trips up nearly every self-coached runner: most people run their easy days too hard and their hard days too easy, so everything blurs into a mediocre middle. The fix is to make easy runs genuinely easy. The simplest gauge is the talk test. Persinger and colleagues showed in a 2004 study that the point where speech first becomes uncomfortable lines up almost exactly with the ventilatory threshold — the intensity where your body shifts gears. Below that, you can speak in full sentences; that comfortable, chatty zone is your easy pace, and it maps closely to what coaches call zone 2.

Why keep most miles there? Because the training evidence favors it. Stephen Seiler's work on how endurance athletes actually distribute their training found that competitive runners spend roughly 80% of their time at low intensity and only about 20% hard — the "polarized" or 80/20 model. And it is not just for elites: Muñoz and colleagues randomized recreational runners and found the polarized group improved their 10K more than a group grinding at moderate intensity, dropping from about 39:18 to 37:19 over ten weeks. Running most of your miles at a conversational pace is what makes the occasional hard session pay off.

The cleanest way to personalize every training pace is to take a recent hard effort — a 5K, a parkrun, even a solid time trial — and work outward from it. A realistic way to use these numbers

Put it together and a good pace stops being a single target and becomes a small set of them. Most weeks, the majority of your miles should be at that conversational easy pace — slower than feels impressive, and that is the point. One or two runs can push into tempo or intervals. Your 5K pace is a fitness test you revisit every month or two, not a standard for daily running.

If getting faster is the aim, the highest-leverage moves are unglamorous: run consistently, add easy volume gradually (roughly 10% more per week at most), keep the easy stuff truly easy, and sleep enough to absorb the work. What is a good running pace for a beginner?

For someone new to running, a good pace is simply one you can sustain while breathing comfortably, often a run-walk in the 11:15 to 14:30 per mile range (7:00 to 9:00 per km). That translates to a 5K around 35 to 45 minutes. Speed is the wrong first goal; building the habit of running three or four times a week without pain or burnout matters far more, and pace improves on its own from there.

Is a 10-minute mile a good pace?

Yes, for most recreational runners it is a perfectly respectable pace. A 10:00 per mile (6:12 per km) pace is close to the global median logged on Strava and would produce a 5K just over 31 minutes. Whether it is good for you depends on the run's purpose: it is a strong easy pace for many, while a competitive age-grouper might use it as a warm-up. Judge it against your own recent efforts, not a universal standard.

How much slower should my easy pace be than my race pace?

As a rough guide, your easy pace should sit about 75 to 120 seconds per mile (roughly 45 to 75 seconds per km) slower than your current 5K race pace. The reliable test is conversational effort: if you cannot speak a full sentence, you are going too fast for an easy day. Most self-coached runners err on the fast side, which quietly blunts the benefit of their genuinely hard sessions.

Why does my pace feel slow but my heart rate is high?

This is common and usually means your easy pace is set too fast for your current aerobic fitness, not that something is wrong. Heat, humidity, poor sleep, caffeine, hills and dehydration all push heart rate up at any given pace. The fix is to slow down until you can talk comfortably and let heart rate settle, even if the number on your watch feels embarrassing. Aerobic fitness lets the same pace feel easier over weeks and months.

Does running faster burn more calories?

Per minute, yes, a faster pace burns more calories because it demands more power. But over a fixed distance the difference is smaller than people expect, since a slower run simply takes longer. Calorie burn depends most on your body weight and the total distance covered. Because easy running lets you accumulate more weekly miles without excess fatigue, slower can actually mean more total calories burned across a week.
