How to work out your carbs
Carbohydrate is measured as a share of your total calories. Each gram supplies about 4 calories, so once you pick a percentage for your goal, the grams follow: calories × carb% ÷ 100 ÷ 4. For general health, guidelines put carbohydrate at 45–65% of calories (the AMDR); lower-carb and keto approaches sit deliberately below that band. Carbohydrate is one piece of the puzzle: the macro calculator splits your whole intake into protein, carbs and fat together. This tool focuses on carbs and adds a fibre target, because quality matters as much as quantity.
Quality over quantity
Where your carbs come from matters more than the exact gram count. Aim to get most from fibre-rich whole foods — whole grains, legumes, fruit and vegetables — and keep free and added sugars under about 10% of calories, as the WHO recommends. A useful fibre goal is 14 g per 1,000 calories. Endurance athletes are usually better served by grams-per-kilogram targets than by a percentage of calories.
Your carb number is what's left over
Protein is anchored to body weight and fat to a share of energy, so carbohydrate is the macronutrient that absorbs whatever is left. It has a floor of its own — the 130 g/day RDA — but nothing fixes it from above. Protein is set in grams per kilogram of body weight, and that requirement does not shrink when you cut calories. Fat has a floor: the AMDR puts total fat at 20–35% of energy. Carbohydrate gets whatever is left after those two are paid for.
The calculator above asks for calories and a percentage. It never asks your body weight, so it cannot tell whether the percentage you picked is actually available to you. At maintenance calories the question rarely comes up. In a deficit it comes up immediately, and the gap can be large.
Take an 80 kg adult eating 1,600 kcal to lose fat. Pick “Balanced” above and the tool returns 180–220 g, midpoint 200 g — that is 800 kcal of carbohydrate. Our protein calculator, set to “Fat loss (keep muscle)”, returns 160 g for the same person, or 640 kcal. Add them: 1,440 kcal, leaving 160 kcal for fat. That is 17.8 g, or 10.0% of energy — exactly half the 20% floor. Pay the floor instead (320 kcal, 35.6 g of fat) and the carbohydrate left is 1,600 − 640 − 320 = 640 kcal, or 160 g — 40.0% of calories. That is the bottom of this tool's own “Moderate” band (160–176 g at 1,600 kcal), not “Balanced” at all. Nothing about the calculation was wrong; the percentage was.

Carbs are the remainder, at 4 kcal per gram. The carbohydrate share slides from 52.5% down to 30.0% — 22.5 percentage points — on a variable the calculator above never asks for. The 100 kg row lands at 120 g, below the 130 g/day RDA.
Where the percentage framing breaks
Three checkable crossings, all for that same 80 kg person holding protein at 160 g and fat at the 20% floor. Below 1,450 kcal the leftover carbohydrate drops under the 130 g/day RDA — at 1,450 it is exactly 130 g, and at 1,400 it is 120 g. A 50% carbohydrate share and a 20% fat floor do not both fit until 2,133 kcal. And at 1,600 kcal, protein as a share of energy is simply body weight in kilograms divided by two, so it crosses the 35% protein AMDR ceiling at 70.0 kg — above that weight, this combination of targets is outside the distribution range the percentages came from.
None of that is an argument against percentage targets. It is arithmetic: a percentage band cannot survive a deep deficit, because protein is set in grams and does not shrink when calories do. The practical rule is to reverse the order. At deficit calories, fix protein and fat in grams first, work out what percentage of your total is left, then feed that number to the calculator above. It does the division correctly once you give it the right input. The macro calculator is the better starting point if you want all three set together.
One more edge, in fairness to the tool: above 2,000 kcal the keto option stops behaving like a percentage, because the 50 g/day hard cap overrides the 5–10% band. At 3,000 kcal the band alone would give 38–75 g, but the tool shows 38–50 g. By 4,000 kcal it is a flat 50 g. That is deliberate, and it is the right call — but it means the displayed range is no longer a share of your calories.

How many carbs should I eat per day?
It depends on your calorie needs and goals. Within the general healthy-adult range (the AMDR), carbohydrate provides 45–65% of total calories — about 225–325 g/day at 2,000 kcal. Enter your own calorie target and pick a goal band to see your number. The tool assumes 4 kcal per gram of carbohydrate.
How is the carb gram number calculated?
Carbs (g) = daily calories × carb% ÷ 100, divided by 4. The 4 is the Atwater factor: each gram of carbohydrate supplies about 4 kcal. So at 2,000 kcal and 50%, that is 2,000 × 0.50 = 1,000 carb kcal, then 1,000 ÷ 4 = 250 g.
What counts as low-carb versus keto?
There's no single legal definition, but research commonly treats 'low-carb' as roughly 10–25% of calories (often under 130 g/day) and 'ketogenic' as about 5–10% of calories and, in practice, under 50 g of total carbohydrate per day (sometimes under 20–25 g during an induction phase). This tool caps the keto band at 50 g/day.
How much fibre should come with those carbs?
A common target is 14 g of fibre per 1,000 calories, which works out to roughly 25 g/day for many women and 38 g/day for many men. Aim to get most carbohydrate from fibre-rich whole foods — whole grains, legumes, fruit and vegetables — and keep free/added sugars under about 10% of calories, per the WHO.
I'm an athlete — is % of calories the right way to set carbs?
Often not. Sports-nutrition bodies (ISSN, ACSM) recommend setting carbohydrate by body weight rather than percentage: about 3–5 g/kg for light training, 5–7 g/kg for around an hour a day, 6–10 g/kg for 1–3 hours of endurance work, and 8–12 g/kg for very high volumes. Use a gram-per-kg target if you train hard, then check it against your calorie total.
