From steps to calories, honestly

Your phone counts steps, but calories depend on who is taking them. This calculator bridges the gap in three steps: your height sets your step length (about 0.41–0.42 × height, a published forensic-gait working ratio), steps × step length gives distance, and your pace determines both how long the walk took and its intensity in METs — the standard unit of exercise energy cost from the Compendium of Physical Activities. The final figure uses the same ACSM equation behind our calories burned calculator.

Two honest caveats: the result is gross expenditure (it includes resting burn for those minutes), and step length from height is a population average — measuring your own over a known distance is more accurate. For daily energy planning, feed your activity level into the TDEE calculator rather than adding step calories on top.

Making the steps count

Intensity moves the needle more than the count: at 3.5 mph "brisk" walking earns a MET of 4.3 versus 3.5 at a moderate 3 mph — about 20% more burn for the same minutes. Hills, stairs and loaded carries cost more still (they're beyond this level-ground estimate). How many steps are in a mile?

Roughly 2,000–2,600 depending on your height. Someone 175 cm (5'9") tall takes about 2,200 steps per mile; at 160 cm (5'3") it is closer to 2,400. Taller people take longer steps, so fewer of them per mile. The calculator shows your personal figure.

Are these "extra" calories on top of what I normally burn?

Not quite. The result is gross expenditure — it includes the calories you would have burned at rest during the same minutes. The genuinely "extra" cost of walking is somewhat lower, so avoid adding this number wholesale on top of a resting-calorie figure; our TDEE calculator already accounts for daily activity.

Do I really need 10,000 steps a day?

The 10,000 figure began as a marketing slogan, not science. Research shows health benefits rising steeply up to about 7,000–8,000 daily steps, with diminishing returns beyond. Official guidance (CDC) is framed in time instead: at least 150 minutes of moderate activity — like brisk walking — per week.
