Most healthy adults should aim for roughly 2.7 litres (about 11 cups) of total water a day for women and 3.7 litres (about 15 cups) for men — but that figure counts every source of water, not just plain glasses. Those are the U.S. National Academies of Sciences, Engineering, and Medicine reference values for total daily water, and the operative word is total: they include the water in your food, your coffee, your tea, your milk, and everything else you drink. You do not need to add eight glasses of plain water on top of your normal diet to hit them.
Where the "8 glasses a day" rule falls apart
The famous 8x8 rule — eight 8-ounce glasses, or about 1.9 litres of plain water — is easy to remember and has no clear scientific origin. It is not so much wrong as arbitrary. It ignores your body size, how active you are, the climate you live in, and the fact that a large share of your water never comes from a bottle at all. For a small, sedentary person in a cool office, 8x8 can be slightly too much; for a large person training in the heat, it can be far too little.
A better frame is total fluid across the whole day. In the National Academies' data, roughly 80% of water intake comes from beverages and about 20% comes from food. Water-rich foods — fruit, vegetables, soup, yoghurt, cooked grains — quietly contribute before you have consciously "drunk" anything, which is exactly why nutrition scientists track total water rather than glasses.
The body-weight rule of thumb
Because a single number can't fit every body, many dietitians use a weight-based estimate: about 30 to 35 millilitres of fluid per kilogram of body weight per day (roughly 0.5 US fl oz per pound). Yes, coffee and tea count
A persistent myth says caffeinated drinks dehydrate you and shouldn't count. In moderation, the evidence disagrees. Caffeine has a mild diuretic effect, but a cup of coffee or tea is overwhelmingly water, and regular drinkers develop a tolerance that blunts the extra urine output — so the drink delivers far more fluid than it removes. A controlled trial found that four mugs of coffee a day (around 300 mg of caffeine) hydrated habitual drinkers as effectively as the same volume of water. For most people, moderate intake — broadly up to about 400 mg of caffeine a day, or three to four cups of coffee — counts toward your daily total, as do milk, herbal tea, and most other non-alcoholic drinks. The sensible exceptions: a very large single caffeine dose can briefly raise fluid loss, and alcohol genuinely promotes it.
When your needs go up
The reference numbers describe an average adult in a temperate climate at average activity. Several situations legitimately raise how much you need:
- Exercise: You lose water and electrolytes through sweat. Even an hour of moderate training can add several hundred millilitres to a litre or more to your daily need, and long sessions in heat push it higher. Drink around your workouts and replace what you sweat out.
- Heat and humidity: Hot weather raises sweating even at rest, so your baseline climbs on warm days.
- Altitude: Above roughly 2,500 m (about 8,200 ft), faster breathing and increased urination raise fluid losses, so mountain trips warrant extra attention.
- Illness: Fever, vomiting, and diarrhoea all speed up water loss and are a common cause of dehydration; replacing fluids, and sometimes electrolytes, matters most here.
- Pregnancy and breastfeeding: Needs rise modestly in pregnancy and more noticeably while breastfeeding, when you're producing milk. General guidance adds roughly 0.3 L/day in pregnancy and around 0.7 L/day while breastfeeding.

How to tell if you're drinking enough
You don't need to weigh your water. Two everyday signals cover most of it. The first is urine colour: pale straw or light yellow suggests you're well hydrated, while dark yellow or amber is a nudge to drink more. (Some vitamins and foods can tint urine, so treat it as a guide, not a lab test.) The second is thirst. Can you drink too much? Overhydration and hyponatremia
Drinking far more water than you lose, especially quickly, can dilute the sodium in your blood — a condition called hyponatremia. In its exercise-associated form, it turns up occasionally in endurance events like marathons and ultramarathons, where athletes over-drink across many hours. It is uncommon but real, and because early symptoms (nausea, headache, confusion, swelling) overlap with dehydration, it can be mistaken for needing even more water. The practical takeaway is reassuringly simple: drink to thirst rather than forcing large volumes, and for long, hot, or intense efforts, include sodium through electrolyte drinks or food rather than relying on plain water alone. The 2017 international consensus on exercise-associated hyponatremia found that drinking beyond thirst is the primary cause, and that simply having less fluid freely available along a race route lowers the risk. Everyday drinkers with healthy kidneys are at very low risk; this is mainly a caution for prolonged endurance activity.
A sensible daily approach
Rather than counting to eight, aim for a rough total that fits your body and day.
