What macros actually are

Macronutrients — "macros" for short — are the three nutrients your body needs in large amounts that also supply energy: protein, carbohydrate, and fat. Alcohol carries energy too (about 7 kcal per gram) but isn't a nutrient you plan around. Macros matter for cutting and bulking because each one carries a known amount of energy, so if you know your grams you know your calories, and vice versa.

The standard energy values — the Atwater factors used by the USDA and FAO — are worth memorising:

  • Protein: about 4 kcal per gram
  • Carbohydrate: about 4 kcal per gram
  • Fat: about 9 kcal per gram

Fat is more than twice as energy-dense as protein or carbs, which is why a tablespoon of oil (about 120 kcal) costs so much more than the same volume of cooked rice. Counting macros is really just accounting: you decide how many calories you want, then decide how they divide across the three nutrients.

Step 1: find your calorie target

Macros sit on top of a calorie number, so that number comes first. Your body burns energy at rest — your basal metabolic rate — and burns more once you move, digest, and train. Add those together and you get your total daily energy expenditure, the intake that roughly maintains your current weight.

  • Cutting (fat loss): eat below maintenance. A deficit of roughly 15-20% is a sustainable starting point for most people — for example, trimming a 2,500 kcal maintenance to around 2,000-2,100 kcal. That pace tends to lose about 0.5-1% of body weight per week, fast enough to progress but slow enough to protect muscle.
  • Maintenance: eat at your estimated total to hold weight steady while you build habits or recover.
  • Bulking (muscle gain): eat a slight surplus. Around 10-20% above maintenance — often 200-400 kcal — supports muscle growth without piling on fat. Bigger surpluses mostly add fat, not muscle, so more is not better here.

Treat any calculated figure as a starting estimate, not a verdict. Bodies vary, so watch the scale and mirror over three or four weeks and adjust from there.

Step 2: set protein first

Protein is the macro to lock in before anything else, because it does the most for body composition. It helps preserve muscle in a deficit, supplies the raw material to build muscle in a surplus, and keeps you fuller than the same calories from carbs or fat.

Sports-nutrition position stands from the ACSM and the International Society of Sports Nutrition put daily protein for active adults at roughly 1.4-2.0 grams per kilogram of body weight; for physique goals a slightly wider working range of 1.6-2.2 g/kg (about 0.7-1.0 g per pound) is common. For a 70 kg (154 lb) person that's about 112-154 g of protein a day. When cutting, aim toward the top of that range — the extra protein helps defend muscle while calories are low. When bulking, the middle is usually plenty because total energy is already generous.

If you carry a lot of body fat, basing protein on your target weight or lean body weight rather than total weight avoids an unnecessarily high number. For most people, total body weight is a fine anchor.

Step 3: don't drop fat too low

Dietary fat is not just fuel — it supports hormone production, helps you absorb the fat-soluble vitamins A, D, E, and K, and makes food palatable enough to stick with. Cutting fat to near zero to "save calories" tends to backfire: appetite suffers first, and chronically low intake can affect hormones over time.

A practical floor is roughly 0.5-0.8 g of fat per kilogram of body weight (about 0.25-0.35 g per pound), or simply keeping fat at no less than about 20% of total calories — the level most sports-nutrition guidance flags as a lower bound. Once protein and a sensible fat minimum are set, whatever calories remain go to carbohydrate.

Step 4: let carbs fill the rest

Carbohydrate is the flexible macro. It's your main training fuel, so more carbs suit higher-volume or endurance work, while lower carbs suit people who prefer the appetite control of a fattier diet. Neither is inherently better for fat loss once protein and calories are matched — carbs simply fill the gap after the two priorities are set.

Step 5: convert percentages to grams

Here's the arithmetic that turns a calorie target into a plan. Multiply your calorie total by each macro's percentage, then divide by that macro's calories per gram:

  • Protein grams = (calories × protein %) ÷ 4
  • Carb grams = (calories × carb %) ÷ 4
  • Fat grams = (calories × fat %) ÷ 9

Example: on a 2,000 kcal cutting day at 40% protein, that's 800 kcal from protein, and 800 ÷ 4 = 200 g of protein. Do the same for carbs and fat and you have your daily grams. The mechanics are identical; only the calorie level and the emphasis change:

  • Cutting: calories below maintenance, protein at the top of the range to defend muscle, fat at or above its floor, carbs trimmed to fit. A higher-protein split, around 40%, is common.
  • Bulking: calories slightly above maintenance, protein solid but not extreme, and generous carbs to fuel training and recovery. Carbs usually make up the largest slice.

Practical tracking tips

Counting only works if it's reasonably honest, and the good news is precision beats perfection. A few habits make it sustainable:

  • Weigh calorie-dense foods on a kitchen scale at first — oils, nut butters, cheese, and grains especially. Eyeballing these is where most people under-count; a few weeks of weighing trains your eye so you can loosen up later.
  • Use a tracking app and build a short list of "regulars" you eat often, so logging takes seconds. Prefer verified database entries over crowd-sourced ones, which are frequently wrong.
  • Aim for the day and the week, not the meal. Getting close to your protein and calorie totals across the day matters far more than hitting exact numbers at every sitting.
  • Judge by results, not the app. Track your weight trend and how training feels over a few weeks, and adjust calories if the trend isn't moving the way your goal needs.

Consistency over weeks and months is what changes body composition; a single off day is noise.
