How Many Calories Does Walking Burn?

Wondering how many calories does walking burn on your daily loop or lunchtime lap? The answer is driven almost entirely by two numbers — your body weight and your pace — and for most adults a brisk 30-minute walk burns roughly 130 to 220 calories, or about 4 to 7 calories a minute. A lighter person ambling along might burn only 85 calories in that half hour, while a heavier person walking fast can clear 250. The reassuring part is that every one of those figures comes from a single, transparent formula you can run on yourself — no fitness-tracker guesswork required.

The one formula that sets the number

Calorie burn for any activity is estimated from its MET value — the metabolic equivalent, or how many times harder your body works than sitting quietly. One MET is resting metabolism; a 4-MET activity burns roughly four times as many calories per minute. The standard equation is short:

Calories per minute = MET × 3.5 × body weight (kg) ÷ 200.

Walking METs come from the peer-reviewed Compendium of Physical Activities, the reference researchers actually use. A slow amble under 2 mph rates about 2.0–2.8 METs; a casual 2.5–3.0 mph stroll sits around 3.0–3.5 METs; a genuinely brisk 3.5 mph walk is about 4.3 METs; and a fast, arms-pumping 4.0 mph pace reaches roughly 5.0 METs. One honest caveat before the tables: this formula gives gross calories, which include the energy you would have burned just sitting there. The genuinely extra burn from walking is smaller — for a 3.5-MET walk, subtracting the 1 MET you would spend at rest leaves about 70 percent of the gross figure as the true bonus. Every calorie count you see on an app or machine is gross, so treat these as ballpark, not gospel.

Calories burned in 30 minutes, by weight and pace

Here is what half an hour of walking burns at three realistic paces, computed directly from the MET formula. Rows are body weight; columns are speed. A moderate 3.0 mph (3.5 METs) falls neatly between the casual and brisk columns.

Gross calories for 30 minutes, from kcal = MET × 3.5 × kg ÷ 200 per minute. Figures include resting energy, so the extra burn is roughly a fifth to a third lower. Your numbers shift with weight, pace, and terrain.

Two patterns jump out. First, body weight is the dominant lever — the 215-pound walker burns about 70 percent more than the 125-pound walker at every pace, because it simply costs more to move a heavier body. Second, picking up the pace from a casual stroll to a brisk walk adds roughly 50 percent more calories per minute. That is a real and easy win if you have the time budget for it.

Calories per mile — and why pace barely changes it

Per minute, faster walking clearly burns more. Per mile, though, the numbers barely move — and that surprises people. Walking a mile costs roughly 0.5 to 0.6 calories per pound of body weight (gross) almost regardless of how fast you cover it. In round numbers that is about 70 calories for a 125-pound walker, 85 for 155 pounds, 105 for 185 pounds, and 120 for 215 pounds.

Why so flat? Because walking faster raises your per-minute burn but also gets you to the mile marker sooner, and the two effects nearly cancel. Speeding up doesn't earn you many more calories over the same distance — it just earns them faster, freeing time. Incline and terrain: the real hidden lever

Speed is a modest dial. Gradient is a big one. On the Compendium's numbers, that same brisk 3.5 mph walk climbs from 4.3 METs on the flat to about 5.3 METs on a gentle 1–5 percent grade, and up to roughly 8.0 METs once the grade passes about 6 percent — nearly double the flat-ground burn, and firmly into vigorous-intensity territory. Set a treadmill to a 5–8 percent incline and you can burn as much walking as many people do jogging, with far less pounding on the joints.

Surface matters too, though it is harder to pin to a single number. Loose gravel, packed snow, and technical trails all force extra muscular work for stability and push-off, adding somewhere in the range of 10 to 50 percent over smooth pavement. Deep or dry sand is in a different league — slogging through it can roughly double the energy cost of covering the same ground. Do 10,000 steps actually matter for calories?

For calorie burn, the famous 10,000-step target is not magic — it is just a distance in disguise. Ten thousand steps is roughly 4 to 5 miles, so for a 155-pound person at a moderate pace it burns about 380 gross calories, of which perhaps a quarter to a third is resting energy you'd have spent anyway. Hit 6,000 steps and you have earned most of that; push to 12,000 and you add proportionally more. There is nothing special about the round number itself on the calorie side of the ledger.

Walking versus running, mile for mile

Running a mile does burn more than walking one — but less dramatically than people assume. In a controlled indirect-calorimetry study, Hall and colleagues measured about 81 calories to walk a mile and about 115 to run it, roughly a 40 percent premium for running over the same distance (the gap in net, above-resting calories is a bit wider). Per mile, then, running is more efficient at spending calories, mostly because it packs the work into less time and involves more muscle.

That is not a reason to run if you prefer to walk. Walking is far gentler on knees, ankles, and hips, is easier to sustain daily, and is something most people can do without recovery cost — which means the walking miles you'll actually keep doing often add up to more than the running miles you won't. NEAT: the walking you never think of as exercise

Here is the part that reframes everything above. The calories you burn in deliberate walks are dwarfed, for many people, by non-exercise activity thermogenesis, or NEAT — the energy of standing, pacing, fidgeting, carrying groceries, and drifting around the house. In a classic overfeeding experiment, Levine and colleagues found that changes in NEAT explained most of the variation in how much fat people gained on an identical calorie surplus — a strong inverse correlation of r = −0.77 — with everyday movement varying by hundreds of calories a day between similar-sized individuals.

The practical lesson is that incidental walking is not a rounding error — it is a lever you can pull all day for free. Taking the stairs, parking farther out, walking meetings, and simply standing more can quietly match or beat a single formal workout.
